Should you use supersets in hybrid training?

Use supersets to shorten strength workouts while protecting exercise quality, recovery and the running or sport around your hybrid training week.

Supersets can shorten a hybrid strength workout when they pair exercises that interfere minimally with each other. Press-and-row, upper-and-lower, and strength-and-mobility pairings give one area time to recover while another works.

Keep heavy priority lifts in traditional sets when force, technique or power matters most. Use supersets for supporting work, monitor the higher effort they create, and leave enough recovery for the running or sport elsewhere in the week.

What is a superset?

A superset places two exercises back to back with little or no rest between them. You rest after completing both exercises, then repeat the pair.

The pairing determines the training cost:

  • Agonist-antagonist: opposing muscle groups, such as bench press and row
  • Upper-lower: different body regions, such as split squat and shoulder press
  • Same-muscle: two exercises loading the same area, such as squat and leg extension
  • Strength-mobility: a working exercise paired with a low-fatigue mobility drill

A press-and-row pairing allows the pressing muscles to recover during the row. Squats followed immediately by leg extensions keep loading the quadriceps, so repetitions and technique can deteriorate faster.

That distinction carries extra weight in hybrid training. A dense lower-body superset spends recovery that the next run, ride or court session also needs.

Do supersets save time without reducing results?

Current evidence supports supersets as a time-efficient option, with pairing choice shaping the trade-off.

A 2025 systematic review and meta-analysis included 19 studies and 313 participants. Supersets produced similar total repetitions and volume load in less time, alongside similar longer-term changes in maximal strength, strength endurance and muscle growth. They also produced higher perceived effort, energy cost and blood lactate (Cihan and colleagues, 2025).

The subgroup result is useful for programme design. Agonist-antagonist pairings maintained training volume well, while pairings with similar biomechanics reduced volume load. In practice, a bench press paired with a row has a stronger case than two demanding quadriceps exercises placed together.

A 2024 randomised trial adds some caution around heavy multi-joint work. Participants trained twice weekly for ten weeks using leg press, bench press, pulldown and seated row. The superset group finished sessions in close to half the time and improved across all exercises, although the traditional-set group made greater gains in pulldown strength and showed a similar tendency for seated rows (Iversen and colleagues, 2024).

Use the time saving where it creates the least interference. Priority lifts deserve enough recovery to preserve their intended output; supporting exercises give you more room to increase density.

Which exercises make good supersets for hybrid athletes?

The strongest pairings let one movement recover while the other uses a different region or movement pattern.

Press and pull

Pair an upper-body press with an upper-body pull:

  • bench press with a chest-supported row
  • overhead press with a pulldown
  • push-up with a cable or band row

This format fits runners and lower-body-dominant sport athletes because it saves diary time without adding another hard leg combination.

Upper body and lower body

Pair movements from different regions when equipment and breathing allow:

  • split squat with a dumbbell bench press
  • Romanian deadlift with a controlled pull-up
  • calf raise with a shoulder press

Keep one exercise technically simple. Heavy deadlifts paired with demanding overhead work can turn the whole block into a cardiovascular test and weaken bracing.

Strength and low-cost mobility

Use the rest interval for movement that creates little fatigue:

  • deadlift with ankle mobility
  • bench press with thoracic rotation
  • split squat with shoulder mobility

The mobility drill should leave the next working set fully available. Long holds, aggressive stretching or balance challenges that change force production belong elsewhere.

Accessories for non-competing areas

Later in the session, pair smaller exercises:

  • calf raise with lateral raise
  • hamstring curl with a cable row
  • biceps curl with a controlled trunk exercise

These pairings compress lower-priority work while leaving normal rest around the lift carrying the block’s performance goal.

Which exercises should stay out of a superset?

Use traditional sets for exercises where fatigue would compromise the main purpose of the session.

That includes:

  • heavy squats, deadlifts or presses aimed at maximal strength
  • explosive lifts, jumps and throws where speed drives quality
  • technically demanding movements during a learning phase
  • sets already taken close to failure
  • lower-body work placed near a key interval run, long run or match

A heavy squat followed by walking lunges saves minutes and concentrates leg fatigue. The next squat set then starts with less local recovery and more breathlessness. If Monday’s strength session supports a Wednesday run workout, that density can reduce the value of both sessions.

How much rest should you take during supersets?

Start the second exercise after a short transition, then rest 60 to 120 seconds after the complete pair. Extend that interval when repetitions, load or technique fall beyond the planned range.

A press-and-row block could run like this:

  1. Bench press for 6-8 controlled repetitions.
  2. Transition for 15-30 seconds.
  3. Chest-supported row for 8-10 repetitions.
  4. Rest for 90 seconds.
  5. Repeat the pair.

Each muscle group receives more recovery than the final 90-second timer suggests because the other exercise sits inside its interval. Breathing and whole-body fatigue can still accumulate, especially with large compound movements.

Track three signals:

  • Repetition stability: planned repetitions remain available across sets.
  • Technique: bracing, range and control stay consistent.
  • Session RPE: the pairing does not turn moderate strength work into an unplanned hard conditioning session.

A 45-minute superset strength workout

This example is illustrative rather than prescriptive. It suits a recreational hybrid athlete with two weekly strength sessions plus running or social sport.

Place the densest strength session away from the week’s most important lower-body performance work.

Friday’s session uses supersets to fit useful strength into a smaller window. Its exercise dose stays controlled because Saturday’s sport creates uncertain load. A competitive football match needs more recovery than relaxed doubles padel, even when both occupy an hour in the diary.

Review the pairings after two weeks. Keep them when strength performance progresses and the adjacent sessions retain their intended quality. Reduce density when soreness, breathlessness or repetition loss starts spilling into the wider block.
